  2. To do a plank exercise for beginners, you need to123:
    1. Lie face down on a mat and place your hands or elbows directly under your shoulders. Spread your fingers wide and micro-bend your elbows.
    2. Press through your shoulders and dome your upper back to protect your shoulder sockets and strengthen your chest muscles.
    3. Lengthen your spine behind you and lift your knees off the floor (you can leave your knees down if you need to).
    4. Look directly at the ground in front of you so your neck stays in line with your spine.
    5. Drive your elbows forward and your feet back, and engage your core and glutes.
    6. Hold the position for 20 to 60 seconds or as long as you can with correct form.
    7. To increase the challenge, you can lift one leg slightly and alternate your legs every so often.
